This program is designed to build a physique worthy of the Dark Knight. Batman isn’t a superhero because of magical powers—he’s a peak human with incredible strength, conditioning, and discipline. That’s the mindset behind this 14‑week program.
The training is split into three phases. Each phase pushes your body in a different direction—first building raw strength and muscle, then shaping a powerful aesthetic physique, and finally cutting body fat to reveal a sharp, athletic look. If you stay consistent, train hard, and recover properly, you’ll come out of this program noticeably stronger and leaner.
Phase 1 (Weeks 1–5) is all about building your foundation. Your goal here is strength and muscle mass. Lift heavy, but always with full control and solid technique. When a movement calls for lower reps, push the weight up and challenge yourself. Rest 3–5 minutes between heavy compound sets and around 2 minutes for accessory work. If possible, increase the weight slightly each week. Supersets should be performed back‑to‑back without rest, then recover once both movements are complete.
Phase 2 (Weeks 6–10) shifts the focus to hypertrophy—maximizing muscle growth and building that thick, powerful look. You’ll still lift heavy, but slightly lighter than Phase 1 so you can maintain perfect form and control every rep. Rest 2–3 minutes on heavier lifts and about 60–90 seconds on other movements. This phase runs on a 3‑day training cycle followed by one rest day, then you repeat the cycle. Move with control, slow down your reps, and focus on muscle tension.
Phase 3 (Weeks 11–14) is where we reveal the physique you built. Training increases to a 5‑day schedule and includes a lot of bodyweight work and supersets to keep your heart rate high. Rest periods drop dramatically—usually no rest between superset movements and only 45–60 seconds between sets. You’ll burn a lot of calories here, so expect the workouts to feel intense. Core training also becomes a bigger priority during this phase to bring out strong, visible abs.
Nutrition will make or break your results. Base most of your calories around high‑quality protein sources like lean beef, chicken, fish, eggs, and dairy. Add healthy fats such as olive oil, avocado, nuts, and seeds. For energy and recovery, include whole grains like oats and rice, along with plenty of fruits and vegetables.
Aim for daily protein intake of roughly 1.2 grams per pound of body weight. Spread it across your meals throughout the day. Stay hydrated and drink water consistently, especially around your workouts.
During the final cutting phase, calculate your maintenance calories and reduce them by about 300–500 per day to encourage fat loss while maintaining muscle.
Supplements can help support your progress. A solid whey protein shake post‑workout is an easy way to hit your protein target. Creatine can help improve strength and training performance. BCAAs may support recovery during intense training blocks. Adding fish oil (Omega‑3) and a daily multivitamin is also a smart move for overall health.
Finally, recovery is critical. Get 7–9 hours of sleep every night. Try to shut down screens at least 30 minutes before bed and let your body relax. Keep stress low, stay consistent with your training, and focus on progress week after week. Stick with the process and you’ll build a physique that looks powerful, athletic, and undeniably heroic.
